Plate Neck Iso Hold (4-way)
A stronger neck reduces the head acceleration behind contact injuries, and an isometric hold is how it is safely loaded
How to do it well
The set-up and the rep in full, then the cues the app shows on the exercise card — the short version, for the moment you are standing in front of the bar.
Set-up
Sit or stand tall with the trunk braced and the head in neutral. Use your own hand, a partner's hand, or a light plate on a folded towel against the head: on the forehead, the back of the head, and each side.
The rep
Press the head into the hand or plate, building the pressure slowly over a couple of seconds, without letting the head move. Hold still for twenty seconds, breathing normally, then release slowly. Repeat in all four directions: front, back, left and right.
On the exercise card
- Build the pressure slowly
- Hold still — no nodding
- Never force the end range
- Tempo
- ease in
What goes wrong, and the fix
| What goes wrong | The fix |
|---|---|
| Nodding or moving the head | It is an isometric. The head stays still while the pressure builds. |
| Going hard straight away | Build the pressure slowly and release it slowly. Sudden force is not what this trains. |
| Holding the breath | Breathe normally throughout. |
Make it easier, or harder
- Easier
- Your own hand, with light pressure.
- Harder
- More pressure, a light plate, or a partner who varies the pressure slightly during the hold.
How Train Smart prescribes it
The sets and reps below are the authored starting point. The actual weight you see is calculated from your own last top set and the week you are in within your four-week block.
A stronger neck is better at resisting the head being moved in contact, and an isometric hold is the safe way to start loading it. Rugby union, boxing and MMA all put it in their prehab blocks; it is the gentlest of the neck work.
| Program | Session | Sets × reps | Load |
|---|---|---|---|
| Rugby Union | Power & Contact | 2 × 20s/direction | Light plate / hand |
| Boxing | Pull, Trunk + Neck | 2 × 20s/direction | Light plate / hand |
| MMA | Grip, Pull + Trunk | 2 × 20s/direction | Light plate / hand |

If you cannot do this one
Rack taken, kit missing, or it does not suit you. These are the swaps the app offers, matched by movement pattern and body region — each with the reason it is a fair substitute.
| Alternative | Why it works as a swap |
|---|---|
| Neck Harness / Band 4-Way | Flexion, extension and both sides — the full collar |
| Isometric Neck Holds (4-way) | Push into your own hand for 10s — no kit, do it anywhere |
| Partner Manual Neck Resistance | Partner supplies the load through the range |
| Band Neck Flexion | Front of the neck — the direction most people never train |
| Band Neck Extension | Back of the neck — bracing for contact |
| Band Lateral Neck Flexion | Side-on collisions and tackles |
