The first ten minutes
Your sport, or your style
Twelve sports, each with its own template — or general fitness, bodybuilding or bodyweight if you do not play one. This decides the sessions, the qualities trained, the prehab and the testing battery.
Your goal and training age
Build muscle, lose fat, get stronger, get fitter or sport performance — and beginner, intermediate or advanced. These set how volume is balanced and how aggressively it progresses.
Your week
How many days you have, how long a session can be, which nights your team trains, and which days you are free for gym and for running. Team nights and game day are protected; everything else is placed around them.
Your equipment and your body
Full gym, dumbbells, bodyweight or bands — plus any individual kit you do not have, and any current injuries. Anything requiring equipment you have excluded is swapped automatically.
A testing session
Every program opens with one: five numbers on your sport’s own battery. They set your starting weights and your conditioning paces, so nothing in week one is a guess.
What happens while you train
The weight climbs
Each working set is priced from your own last top set and the week you are in within a four-week block. Hit the reps and it goes up; miss them and it comes back. Only one lever moves per exercise — never reps and kilos at once.

Three weeks accumulating, one week back. Not optional, because the deload is the week the previous three become fitness.

Sleep, HRV against your own baseline and resting heart rate feed a readiness score that reduces the working sets on a genuinely poor day, rather than showing you a number and leaving it there.
How it worksLoad is watched
Your recent training load is compared against what you are conditioned for, and a sharp climb is flagged — the pattern the IOC consensus statement associates with raised injury risk.

A program that never measures anything cannot know whether it worked. Every eight weeks the same five tests are re-run under the same conditions, and the results go back in.
- The test
- One conditioning test — the one your own plan is built around — plus two upper-body and two lower-body tests chosen to match your sport.
- What it changes
- A tested one-rep max re-prices every related exercise across the program. A conditioning result resets the paces in your running plan.
- What it displaces
- The testing session replaces a session rather than being added on top, and the week it displaced can be restored.
- If you cannot do a test
- The battery substitutes based on your equipment, and a 3RM is accepted anywhere a 1RM is — nobody should be maxing out alone.
