5km time trial

Five kilometres is the shortest distance where the aerobic base really does most of the work, which makes it the honest test of whether your easy running is doing anything.

Short answer

For a field-sport athlete, a 5km time trial between 21:00 and 25:00 is a solid engine; under 18:00 is well-trained distance running. Run it evenly or very slightly negative-split.

Fix the course and note the conditions — heat and wind are worth a minute or more, and a hot day is easily mistaken for detraining.

Getting it right

What people get wrong

Most of the variation between two tests is protocol, not fitness. These are the faults that make one score incomparable to the last.

Starting far too fast.
Costs more over 5km than any other distance, because there is enough race left for it to hurt for a very long time.
Running it on a different course each time.
Hills, turns and surface are worth more than most training blocks. Fix the course.
Ignoring the conditions.
Heat and wind are worth a minute or more. Note them, or you will mistake a hot day for detraining.

Same structure as any distance goal: one quality session at race pace or faster, one threshold session, and easy volume. The last of those is the one people cut, and it is the one that does most of the work.
