DB Bench Press
Upper-body pushing strength
How to do it well
The set-up and the rep in full, then the cues the app shows on the exercise card — the short version, for the moment you are standing in front of the bar.
Set-up
Sit on the end of a flat bench with a dumbbell on each thigh. Lie back, bringing them up to the chest as you go, and plant the feet. Pull the shoulder blades back and down into the bench, then press the dumbbells up over the shoulders, palms forward or turned slightly in.
The rep
Lower the dumbbells under control to the sides of the chest, elbows at about 45° from the body, until you feel a stretch across the chest. Press back up, bringing them together over the shoulders without knocking them. Keep the shoulder blades pinned for the whole set.
On the exercise card
- Retract scaps
- Control down
What goes wrong, and the fix
| What goes wrong | The fix |
|---|---|
| Dropping into the stretch | Control the way down. Each side has to be steadied on its own, which is half the point. |
| Flared elbows | Keep them at about 45°, in line with the lower chest. |
| Struggling to get into position | Kick the dumbbells up off the thighs as you lie back, rather than lifting them from the floor. |
| Ending the set with the dumbbells over the face | Lower them to the chest and sit up with them, or lower them to the floor beside you with bent arms. |
Make it easier, or harder
- Easier
- Lighter dumbbells, or push-ups.
- Harder
- Heavier dumbbells, or a two-second pause at the bottom.
How Train Smart prescribes it
The sets and reps below are the authored starting point. The actual weight you see is calculated from your own last top set and the week you are in within your four-week block.
In general fitness it is the main pushing lift. Dumbbells let each side work on its own and are easier to learn than a barbell, and a moderate weight for eight reps builds strength without needing a spotter.
| Program | Session | Sets × reps | Load |
|---|---|---|---|
| General Fitness | Full Body A | 4 × 8 | Moderate |

If you cannot do this one
Rack taken, kit missing, or it does not suit you. These are the swaps the app offers, matched by movement pattern and body region — each with the reason it is a fair substitute.
| Alternative | Why it works as a swap |
|---|---|
| Incline DB Press | Upper-chest + front-delt bias |
| Decline Bench Press | Lower-chest emphasis, shoulder-friendly |
| Floor Press | Shoulder-friendly, lockout strength |
| Spoto Press | Pause 1 inch above chest — tightness + control |
| Larsen Press | Feet up — pure upper-body pressing, no leg drive |
| Close-Grip Bench Press | Heavy triceps + lockout — contact pushing strength |
