Hollow Hold
The braced core every line comes from
How to do it well
The set-up and the rep in full, then the cues the app shows on the exercise card — the short version, for the moment you are standing in front of the bar.
Set-up
Lie on your back, arms overhead, legs straight. Press the lower back flat into the floor before you lift anything.
The rep
Lift the shoulders and legs off the floor together so the body forms a shallow banana shape, with only the middle of the back touching. Arms by the ears, legs together, toes pointed. Hold that shape for the set time, breathing steadily.

What goes wrong, and the fix
| What goes wrong | The fix |
|---|---|
| The lower back lifts off the floor | That moves the load into the spine. Raise the legs higher or bend the knees until the back stays down. |
| Straining the neck | Let the head follow the line of the body; the lift comes from the trunk, not the chin. |
| Holding the breath | Breathe in short breaths without losing the shape. |
Make it easier, or harder
- Easier
- Tuck the knees towards the chest, or keep the arms by the sides.
- Harder
- Lower the legs closer to the floor, hold a light plate overhead, or rock gently in the shape.
How Train Smart prescribes it
The sets and reps below are the authored starting point. The actual weight you see is calculated from your own last top set and the week you are in within your four-week block.
This shape is the base of gymnastics and dance: every leap, handstand and line is held from a trunk that does not arch. It is in the bodyweight program for the same reason.
| Program | Session | Sets × reps | Load |
|---|---|---|---|
| Dance | Core, Full Body + Mobility | 3 × 25s | BW |
| Bodyweight Athlete | Athletic Power + Core | 3 × 25s | BW |

If you cannot do this one
Rack taken, kit missing, or it does not suit you. These are the swaps the app offers, matched by movement pattern and body region — each with the reason it is a fair substitute.
| Alternative | Why it works as a swap |
|---|---|
| Dead Bug | Resist the arch while the limbs move — the trunk's real job |
| Bird Dog | Opposite arm and leg — anti-rotation plus spinal control |
| Ab Wheel Rollout | The hardest anti-extension there is, load it by range |
| Hollow Body Hold | Whole-trunk isometric under full-body tension |
| Superman Hold | Posterior chain isometric — the opposite of everything else |
| Arch / Superman Hold | Back extensors and glutes together |
This exercise, in a program that knows why it is there
Train Smart puts this movement in the right session, at the right point in your block, at a weight calculated for you — and swaps it automatically if you do not have the kit.
