KB Windmill — bottom hold
Hip hinge, thoracic rotation and an overhead shoulder held in one shape
How to do it well
The set-up and the rep in full, then the cues the app shows on the exercise card — the short version, for the moment you are standing in front of the bar.
Set-up
Press a light kettlebell overhead in one hand and lock the arm. Turn the feet about 45° away from the bell side, feet slightly wider than the hips, and look up at the bell.
The rep
Push the hip on the bell side out and back, and slide the free hand down the inside of the leg on the other side, keeping the overhead arm locked and vertical and your eyes on the bell. The leg under the bell stays straight. Take five seconds to get as low as you can control, hold the bottom for fifteen seconds, then drive the hip back under you to stand. Swap sides.
On the exercise card
- Eyes on the bell the whole way
- Push the hip away, do not fold the chest down
- Hold at the bottom
- Tempo
- 5s to lower
What goes wrong, and the fix
| What goes wrong | The fix |
|---|---|
| Folding the chest down | The hip moves out and back, and the chest turns up towards the bell. It is a hinge, not a side bend. |
| The overhead arm drifting | Keep it vertical, stacked over the shoulder. Watching the bell keeps it there. |
| Bending the leg under the bell | That leg stays straight. The other knee can soften. |
Make it easier, or harder
- Easier
- No bell, with an empty hand overhead, or a shorter range.
- Harder
- A heavier bell, or a second bell held in the bottom hand.
How Train Smart prescribes it
The sets and reps below are the authored starting point. The actual weight you see is calculated from your own last top set and the week you are in within your four-week block.
One shape carries three things at once: a hip hinge, mid-back rotation and a stable shoulder overhead. The MMA program holds it in its prehab rotation, because all three are needed to scramble, post a hand and get back up.
| Program | Session | Sets × reps | Load |
|---|---|---|---|
| MMA | Explosive Power + Posterior | 2 × 15s/side | Light KB overhead |
