The rugby league pathway, and what it asks of your body
At every level of league, the players who stay in the side are the ones who can win a collision and then do it again forty seconds later. That is trainable — and most juniors train the wrong half of it.

In New South Wales the rugby league pathway runs through the Harold Matthews Cup (under-17), the SG Ball Cup (under-19) and the Jersey Flegg Cup (under-21) to the NSW Cup. In Queensland it runs through the Cyril Connell Cup (under-17) and the Mal Meninga Cup (under-19) to the Queensland Cup. Physically, each step asks for more repeat effort, more strength and more contact tolerance.
Junior representative seasons start early in the year, so the preparation happens over the summer holidays.
The rugby league pathway, step by step
Ages are approximate and details vary by state and year. Check your state body for this season’s trial dates and eligibility.
Junior club league & school footy
All ages. Club football and school competitions. Schools footy is a real part of the pathway in both states, and many representative players are identified through it.
Harold Matthews Cup / Cyril Connell Cup
Under-17. The first NRL-club junior representative level — NSWRL's Harold Matthews Cup and QRL's Cyril Connell Cup. The seasons run early in the year.
SG Ball Cup / Mal Meninga Cup
Under-19. The step where the physical gap between players becomes obvious, because it now includes athletes who have had two or three years of structured strength work.
Jersey Flegg Cup
Under-21 (NSW). The NSWRL's under-21 competition — the bridge between juniors and senior football.
NSW Cup / Queensland Cup
Senior. The state second-tier competitions and the direct feeder to NRL squads.
NRL & NRLW
Professional. Women's players come through NSWRL's Lisa Fiaola and Tarsha Gale Cups, the state women's competitions and into the NRLW.
What separates the athletes who move up
Selectors pick on skill and game sense. These are the physical qualities that decide whether that skill is on show — every week, and late in the game.
Repeat-effort capacity
Get up, get back ten, make the next tackle. The Bronco test is the benchmark for this in both codes, and it improves with an aerobic base built underneath shuttle-based intervals — in that order.
Strength built before the season, not during it
League has almost no off-season — the app treats November to February as pre-season and March to October as competition. The summer block is the one real window to build strength, and you cannot build it while being tackled every weekend.
Power into contact
Bench press, weighted chin-up, back squat and a countermovement jump — the battery measures what wins the collision above and below the waist.
A neck and trunk that take contact
The program loads the neck eccentrically as well as isometrically, because resisting your head being moved for you is what actually happens in a tackle.
What the program measures
The rugby league battery in Train Smart: five tests, re-run every eight weeks, chosen to match what rugby league programs actually measure. Each linked test page has the protocol and, where honest published ranges exist, indicative bands to see roughly where you sit.
| Test | Measures | Unit |
|---|---|---|
| Bronco test | The repeat-effort benchmark both rugby codes are measured on. | mm:ss |
| Bench press 1RM | Upper-body pressing strength: the fend, the tackle, holding a bigger body off. | kg |
| Weighted chin-up 3RM | Pulling strength once bodyweight has stopped being a challenge. | kg added |
| Back squat 1RM | The base of every lower-body quality you have. | kg |
| Standing vertical jump | Lower-body power in its purest form, and the cheapest fatigue check you own. | cm |
The number that matters most is your own previous one. A selector sees one testing day; the program sees every eight weeks of your trend.
The year before selection
Junior representative seasons in both states start in February, so a player who does nothing over the summer holidays arrives at the first trial a full pre-season behind the players competing for the same jersey.
- November – February
- Pre-season — the only long build league gives you. Max-strength then power blocks, with an aerobic base under Bronco-specific repeat efforts. Test on arrival, retest after eight weeks.
- Representative season
- Junior representative competitions start in February. Volume comes down and weights hold; neck and trunk work continues every week because it is what keeps you available.
- March – October
- Club season. League has the longest in-season of any football code here, so maintaining without draining is the whole job.
Where Train Smart fits, and where it does not
What it does: builds the physical side of the pathway — a rugby league-specific week around your team nights and games, a weight in kilos on every working set, prehab for the injuries rugby league causes, conditioning with a working pace, and a testing battery that tells you whether it is working.
What it does not do: coach your skills, watch your technique, or get you picked. No app can, and a page that tells you otherwise is selling something. It gives you the part of an elite program you can do on your own — so the time with your coach goes on the part you cannot.
