Goblet Squat
Base leg strength
How to do it well
The set-up and the rep in full, then the cues the app shows on the exercise card — the short version, for the moment you are standing in front of the bar.
Set-up
Hold a dumbbell vertically or a kettlebell by the horns, tight against the chest, elbows pointing down. Feet a little wider than the hips, toes turned out.
The rep
Sit down between the heels, keeping the chest tall behind the weight, until the elbows brush the inside of the knees. Use the elbows to nudge the knees out at the bottom, then stand up through the whole foot without letting the chest fold forward. Breathe at the top.
On the exercise card
- Tall chest
- Knees track toes
- Tempo
- 2s down
What goes wrong, and the fix
| What goes wrong | The fix |
|---|---|
| The weight drifts away from the chest | Hold it against the sternum. Once it moves forward, the lower back starts doing the work. |
| Stopping well short of depth | The front-loaded position is what makes depth easy here — use it. Elevate the heels if the ankles are the limit. |
| The heels come off the floor | Shift the weight back towards mid-foot, or raise the heels on a small plate. |
Make it easier, or harder
- Easier
- A lighter bell, or squatting to a box.
- Harder
- A three-second lowering and a pause at the bottom, or progress to the front squat.
How Train Smart prescribes it
The sets and reps below are the authored starting point. The actual weight you see is calculated from your own last top set and the week you are in within your four-week block.
It teaches the squat pattern and builds leg strength without a bar on the back, which makes it the right base lift for athletes still learning to squat and for sports — netball, dance — where landing posture matters more than the number on the bar.
| Program | Session | Sets × reps | Load |
|---|---|---|---|
| Netball | Strength + Landing | 4 × 8 | Moderate |
| Dance | Lower Power + Landing | 4 × 8 | Moderate |
| General Fitness | Full Body A | 4 × 8 | Moderate |

If you cannot do this one
Rack taken, kit missing, or it does not suit you. These are the swaps the app offers, matched by movement pattern and body region — each with the reason it is a fair substitute.
| Alternative | Why it works as a swap |
|---|---|
| Back Squat | Max lower-body strength under the bar |
| Front Squat | More upright — quad + core emphasis, great for cleans/sprinters |
| Box Squat | Controls depth, easier on the knees, builds drive out of the hole |
| Pause Back Squat | 2s pause at the bottom — kills the bounce, real strength out of the hole for collisions |
| Tempo Front Squat | 3s down — quad eccentric for jumpers + sprinters |
| Safety-Bar Squat | Bar across the chest — shoulder-friendly, brutal for the upper back, great for contact athletes |
