Seated DB Shoulder Press
Overhead strength for contests, marks and intercepts
How to do it well
The set-up and the rep in full, then the cues the app shows on the exercise card — the short version, for the moment you are standing in front of the bar.
Set-up
Set a bench upright or nearly so. Sit back with a dumbbell on each thigh, kick them up to the shoulders, and set the back against the pad. Palms forward or turned slightly in, elbows a little in front of the body.
The rep
Brace with the ribs down, then press both dumbbells up until the arms are locked, bringing them close together over the head without touching. Lower under control to the shoulders, stopping when the dumbbells are about level with the ears or a little below.
On the exercise card
- Ribs down
- Press to a full lockout
What goes wrong, and the fix
| What goes wrong | The fix |
|---|---|
| Arching the lower back | Ribs down, back against the pad. If it still arches, the weight is too heavy. |
| Stopping short of lockout | Press to fully straight arms every rep. |
| Elbows flaring straight out to the sides | Keep them slightly forward of the shoulders. |
Make it easier, or harder
- Easier
- Lighter dumbbells, or a single-arm press from half-kneeling.
- Harder
- Standing, which makes the trunk work, or heavier dumbbells.
How Train Smart prescribes it
The sets and reps below are the authored starting point. The actual weight you see is calculated from your own last top set and the week you are in within your four-week block.
The seat takes the legs out of it and the back pad removes the lean, so it is an easy overhead press to load safely. Soccer, MMA, general fitness, bodybuilding and the bodyweight program all use it at moderate weights, for the overhead strength behind contests, marks and intercepts.
| Program | Session | Sets × reps | Load |
|---|---|---|---|
| Soccer | Upper + Core | 3 × 8 | Moderate |
| MMA | Grip, Pull + Trunk | 3 × 8 | Moderate |
| General Fitness | Full Body C | 3 × 8 | Moderate |
| Bodybuilding | Push — Chest, Shoulders, Triceps | 3 × 10 | Moderate |

If you cannot do this one
Rack taken, kit missing, or it does not suit you. These are the swaps the app offers, matched by movement pattern and body region — each with the reason it is a fair substitute.
| Alternative | Why it works as a swap |
|---|---|
| Push Press | Leg drive overhead — power + strength for throwers/strikers |
| Overhead Press | Strict vertical pressing strength |
| Split Jerk | Olympic-style overhead — explosive shoulders for combat athletes |
| Arnold Press | Full shoulder sweep through rotation |
| Landmine Press | Easier on the shoulder joint — combat/contact athletes |
| Half-Kneeling Landmine Press | Anti-rotation core + shoulder pressing combined |
