Chest-Supported Row
Upper-back strength to balance thousands of punches — posture for the guard
How to do it well
The set-up and the rep in full, then the cues the app shows on the exercise card — the short version, for the moment you are standing in front of the bar.
Set-up
Set an incline bench to about 30–45°. Lie face down on it with the chest on the pad and the chin just over the top, a dumbbell in each hand, arms hanging straight down. Feet on the floor or the base of the bench.
The rep
Row both dumbbells up by driving the elbows back towards the hips, keeping the chest on the pad. At the top, squeeze the shoulder blades together and hold for a moment. Then lower slowly to a full stretch, letting the shoulder blades spread apart at the bottom. Do not lift the chest to finish a rep.
On the exercise card
- Squeeze shoulder blades
What goes wrong, and the fix
| What goes wrong | The fix |
|---|---|
| The chest coming off the pad | That is the lower back helping. Stay on the bench and drop the weight. |
| Shrugging the shoulders up | Keep the shoulders down, away from the ears. Pull back, not up. |
| Short reps | Let the arms hang fully at the bottom and squeeze fully at the top. |
Make it easier, or harder
- Easier
- Lighter dumbbells, or a seated cable row.
- Harder
- A pause at the top of every rep, or a slower lowering.
How Train Smart prescribes it
The sets and reps below are the authored starting point. The actual weight you see is calculated from your own last top set and the week you are in within your four-week block.
With the chest supported, the lower back carries no load at all, so all the work goes to the upper back. General fitness and bodybuilding both use it for upper-back strength and posture, at moderate weights and ten to twelve reps.
| Program | Session | Sets × reps | Load |
|---|---|---|---|
| Boxing | Pull, Trunk + Neck | 3 × 10 | Moderate |
| General Fitness | Full Body B | 3 × 12 | Moderate |
| Bodybuilding | Pull — Back, Rear Delts, Biceps | 4 × 10 | Moderate |

If you cannot do this one
Rack taken, kit missing, or it does not suit you. These are the swaps the app offers, matched by movement pattern and body region — each with the reason it is a fair substitute.
| Alternative | Why it works as a swap |
|---|---|
| Single-Arm DB Row | Unilateral back strength, even sides |
| Barbell Row | Heavy horizontal pull for the whole back |
| Pendlay Row | Dead-stop bar row from the floor — explosive pulling power |
| Yates Row | Underhand grip — lat-bias mid-back |
| Meadows Row | Landmine single-arm row — back thickness with shoulder safety |
| Kroc Row | High-rep heavy DB row — back endurance + grip |
