Spanish Squat — long isometric
A long knee-extensor isometric, the first-line loading for a sore patellar tendon and the cheapest jumper's-knee insurance there is
How to do it well
The set-up and the rep in full, then the cues the app shows on the exercise card — the short version, for the moment you are standing in front of the bar.
Set-up
Loop a heavy band or strap around a fixed post at knee height and step into it so it sits behind both knees. Walk back until the band is tight, feet hip width.
The rep
Sit back into a squat, letting the band hold the knees back so the shins stay vertical and the weight sits through the heels. Go to about a quarter or half squat, where the thighs are working hard. Hold still for forty-five seconds, breathing normally, then stand up slowly.
On the exercise card
- Let the band take the knees back
- Shins vertical, sit down not forward
- Hold still — no bouncing at the bottom
- Tempo
- sit back and hold
What goes wrong, and the fix
| What goes wrong | The fix |
|---|---|
| The knees drifting forward | Walk further back from the post so the band holds them. The shins should stay vertical. |
| Leaning the chest forward | Stay upright and sit down, not forward. You should feel it in the quads, not the lower back. |
| Bouncing at the bottom | It is an isometric. Hold still. |
Make it easier, or harder
- Easier
- A shallower squat, or a shorter hold.
- Harder
- A deeper position, or a weight held at the chest.
How Train Smart prescribes it
The sets and reps below are the authored starting point. The actual weight you see is calculated from your own last top set and the week you are in within your four-week block.
Basketball loads the patellar tendon on every jump and every landing. A long knee-extensor hold is the app's first-line loading for that tendon, and it sits in the prehab block of the lower-body power session as cheap insurance against jumper's knee. A tendon that is already sore should be assessed by a physio.
| Program | Session | Sets × reps | Load |
|---|---|---|---|
| Basketball | Lower Power + Plyo | 2 × 45s hold | Band behind the knees |

If you cannot do this one
Rack taken, kit missing, or it does not suit you. These are the swaps the app offers, matched by movement pattern and body region — each with the reason it is a fair substitute.
| Alternative | Why it works as a swap |
|---|---|
| Back Squat | Max lower-body strength under the bar |
| Front Squat | More upright — quad + core emphasis, great for cleans/sprinters |
| Goblet Squat | Easy to load, joint-friendly, great depth |
| Box Squat | Controls depth, easier on the knees, builds drive out of the hole |
| Pause Back Squat | 2s pause at the bottom — kills the bounce, real strength out of the hole for collisions |
| Tempo Front Squat | 3s down — quad eccentric for jumpers + sprinters |
