20m sprint test

Twenty metres is the distance that decides contests. Very little of a field or court sport is run at top speed; almost all of it is acceleration, and the 20m sprint is the cheapest way to measure it.

Short answer

For an adult male field-sport athlete on electronic timing gates, a 20m sprint around 3.20s is a solid community-level time and under 3.05s is the range reported at professional level.

Timing method matters more than training here: hand timing typically reads 0.2–0.3 seconds faster than gates, so the two are never comparable.

Acceleration — how quickly you get from a standing start to full flight. It is the quality that wins a loose ball, a first step on a defender, and the metres that decide a mark.

Timing method changes the number more than training does. Hand timing is typically 0.2–0.3 seconds faster than electronic gates, because the timer starts the watch on movement and stops it on judgement. If you switch from a stopwatch to gates, your time will get "worse" overnight and nothing about you will have changed. Pick one method and never compare across them.

Read this before you use the table. Indicative bands, not norms. Scores vary enormously with age, playing level, sex, surface, footwear, timing method and how recently you have trained the quality. Use them to see roughly where you sit, then compare every future score against your own previous one. These are for electronic timing gates from a standing start. Hand-timed figures are not comparable.
Getting it right

What people get wrong

Most of the variation between two tests is protocol, not fitness. These are the faults that make one score incomparable to the last.

Rocking backwards to start.
A false step backwards before the first step forwards adds time and is easy to miss. Start from a still, forward-leaning position with the weight already over the front foot.
Running it fatigued.
Sprint testing at the end of a session measures your fatigue. Full recovery — three to five minutes between efforts, and no hard training beforehand.
Standing up too early.
Acceleration is a progressive rise from a shin angle of about 45°. Popping upright in the first three steps is the most common technical fault and it is trainable.
Testing more often than you train it.
Sprint speed moves slowly. Testing monthly tells you mostly about the wind.
Improving it

How to actually move the number

Speed is a skill trained fresh, at maximum intent, with full recovery. Every rep is 100%. The moment your times fall off, the set is over — junk reps at 90% train you to run at 90%.

  • Acceleration starts — 6 × 20m from a staggered start, walking back around two minutes between reps so every rep is genuinely fresh.
  • Resisted work — hills or a light sled overload the drive phase, then a free sprint immediately after expresses it.
  • Strength underneath it — trap-bar deadlifts, split squats and jumps. Acceleration is applied force; the gym is where the force comes from.

Should I use a three-point start or a standing start?
