Dip — bottom stretch hold
Pec and front-shoulder length under real load — the range a press never visits and a fall or a hand-off finds immediately
How to do it well
The set-up and the rep in full, then the cues the app shows on the exercise card — the short version, for the moment you are standing in front of the bar.
Set-up
Support yourself on parallel bars, or the backs of two sturdy chairs, with straight arms. Shoulders pulled down away from the ears, chest slightly forward.
The rep
Lower over five seconds by bending the elbows, letting them travel back, until you feel a strong stretch across the chest and the front of the shoulders. Go only as deep as is comfortable. Hold there for twenty seconds, keeping the shoulders down. Then press out of the hold to straight arms rather than bouncing up.
On the exercise card
- Only as deep as the shoulder is comfortable
- Chest slightly forward, shoulders down
- Push out of the hold, do not bounce
- Tempo
- 5s to lower
What goes wrong, and the fix
| What goes wrong | The fix |
|---|---|
| Going deeper than the shoulder is comfortable | The shoulder sets the depth, not a target. Stop at a strong stretch, never at pain. |
| Shrugging into the hold | Push the shoulders down away from the ears before you sink. |
| Bouncing out of the bottom | Press out smoothly. A bounce at the end of the range is the thing to avoid. |
Make it easier, or harder
- Easier
- Keep the feet touching the floor or a box to take some of your weight, or hold for less time.
- Harder
- A longer hold, or a little deeper as the range improves.
How Train Smart prescribes it
The sets and reps below are the authored starting point. The actual weight you see is calculated from your own last top set and the week you are in within your four-week block.
A press never visits the bottom of a dip, but a fall or a hand-off can put the shoulder there in an instant. The bodybuilding and bodyweight programs both use this hold in their prehab blocks, to build strength in that range before sport finds it.
| Program | Session | Sets × reps | Load |
|---|---|---|---|
| Bodybuilding | Pull — Back, Rear Delts, Biceps | 2 × 20s hold | BW |
| Bodyweight Athlete | Upper Push + Pull | 2 × 20s hold | BW |

If you cannot do this one
Rack taken, kit missing, or it does not suit you. These are the swaps the app offers, matched by movement pattern and body region — each with the reason it is a fair substitute.
| Alternative | Why it works as a swap |
|---|---|
| Bench Press | Max horizontal pressing strength |
| DB Bench Press | Bigger range, even sides |
| Incline DB Press | Upper-chest + front-delt bias |
| Decline Bench Press | Lower-chest emphasis, shoulder-friendly |
| Floor Press | Shoulder-friendly, lockout strength |
| Spoto Press | Pause 1 inch above chest — tightness + control |
