Overhead Squat Hold
Ankle, hip and shoulder range in one chain, held long enough to expose and then change the limiting one
How to do it well
The set-up and the rep in full, then the cues the app shows on the exercise card — the short version, for the moment you are standing in front of the bar.
Set-up
Hold an empty bar or a dowel overhead with a wide snatch grip, arms locked, bar over the back of the head. Feet shoulder width, toes turned slightly out.
The rep
Push up into the bar and squeeze the shoulder blades. Sit down slowly over five seconds, keeping the bar over the middle of the foot and the arms locked, to as deep as you can go with the chest up and the heels down. Hold the bottom for thirty seconds, pushing up into the bar the whole time. Stand up under control.
On the exercise card
- Bar over mid-foot, actively push up into it
- Hold the bottom — nothing hides in this position
- Tempo
- 5s to descend
What goes wrong, and the fix
| What goes wrong | The fix |
|---|---|
| The bar drifting forward | Push up and back into it. If it drifts, the shoulders or the upper back are the limit; note which. |
| The heels lifting | The ankles are the limit. Squat less deep, or raise the heels while you work on them. |
| The elbows bending | Lock them and push up into the bar. |
| Going heavy | An empty bar or a dowel is plenty. This is a range you are training, not a lift. |
Make it easier, or harder
- Easier
- A dowel or broomstick, a wider grip, or a shallower squat.
- Harder
- A narrower grip, or a light bar.
How Train Smart prescribes it
The sets and reps below are the authored starting point. The actual weight you see is calculated from your own last top set and the week you are in within your four-week block.
One position tests the ankle, hip, upper back and shoulder together, and whichever is weakest shows up straight away. That is why the gymnastics program holds it for thirty seconds in its prehab work: the hold exposes the limiting joint and, done often enough, changes it.
| Program | Session | Sets × reps | Load |
|---|---|---|---|
| Gymnastics | Power-to-Weight Strength | 2 × 30s hold | Empty / light bar |

If you cannot do this one
Rack taken, kit missing, or it does not suit you. These are the swaps the app offers, matched by movement pattern and body region — each with the reason it is a fair substitute.
| Alternative | Why it works as a swap |
|---|---|
| Back Squat | Max lower-body strength under the bar |
| Front Squat | More upright — quad + core emphasis, great for cleans/sprinters |
| Goblet Squat | Easy to load, joint-friendly, great depth |
| Box Squat | Controls depth, easier on the knees, builds drive out of the hole |
| Pause Back Squat | 2s pause at the bottom — kills the bounce, real strength out of the hole for collisions |
| Tempo Front Squat | 3s down — quad eccentric for jumpers + sprinters |
